EZ Bar curls
Dumbbell hammer curls
Crunches
Captains Chair
Planks
 
10 mins rowing
Back exercises, medium weight (lat pull downs, rows etc)
Superset with a set of 10 push-ups and 25 jumping jacks each set
Finish with abs
